Próximo desafio: Trail de 29K
Tenho treinado muito, para além dos treinos de corrida continuo a fazer fortalecimento muscular com halteres e sabem uma coisa? Tenho aprendido bastante nos ultimos meses acerca de treinos para melhorar a perfomance na corrida.
Tenho investido o meu tempo livre a ler muito sobre corrida e noto uma evolução enorme tanto nos treinos como nos meus conhecimentos. Fez um ano no mês de Março que fiz a minha primeira meia-maratona. Apesar de sempre ter feito desporto pouco sabia acerca de treinos de corrida.
Actualmente sem a grande importância de fazer vários tipos de treinos de corrida diferentes para melhorar a perfomance, sei a enorme importância do fortalecimento muscular e dos alongamentos na corrida.
Para além desta evolução outra coisa que me aborrece é não ter novos desafios, Há um ano atrás fazer uma meia maratona era um enorme desafio para mim. Actualmente já fiz 3 meias e estou pronto para abraçar desafios mais exigentes!
Conheço pessoas que fazem sempre a mesma coisa, sempre as mesmas provas ano após ano, isso para mim aborrece-me. Para já gosto muito mais de treinar do que andar a fazer inumeras provas. Isto em parte porque, ao contrário de algumas pessoas que conheço, eu gosto mesmo muito de treinar sosinho. Por isso consigo estar a correr mais de 3 horas sosinho e continuar super motivado!
O meu próximo desafio vai ser uma prova de 29 Km em trilhos na pampilhosa da serra. Já fiz 29Km em treinos mas nunca numa prova, estou ansioso por me estrear também num trail! É já no dia 1 de Junho e sinto-me preparado. Este mês já corri quase 200Km, esta a ser um mês fantástico!

Resumo dos Desafios
Olá!
Ao carregar os treinos de corrida na aplicação web Strava, tenho algumas vantagens tais como os desafios mensais, os segmentos de corrida, e a métrica GAP. Os desafios mensais são uma forma de nos incentivarmos a treinar cada vez mais e melhor. Deixo aqui um resumo dos resultados finais dos desafios anteriores.

Corrida Longa e Leve
Mais um Domingo que passou e com este lindo dia que teve, uma corrida ao ar livre vinha mesmo a calhar. Fez ontem uma semana que fiz o ultimo treino de corrida, hoje fiz novo treino, longo com cerca de 16 KM a uma intensidade baixa, cerca de 6 minutos por km em média.
Durante a semana fiz dois treinos de musculação com alguns exercicios especificos para o gémeos da perna direita. Noto melhorias musuculares e articulares em ambas as pernas, no entanto a fascite continua a fazer-me companhia. Como nota de curiosidade senti-me bastante bem no treino de corrida de hoje, para além do pequeno almoço, tomei uma refeição leve antes do treino: fruta, bebida isótonica e um café. Levei comigo duas pastilhas isostar (consumi depois do km 5) e um gel de frutas da aptonia (aqueles que parecem marmelada), este ultimo utilizei no km 14.

Jogging Leve
Continuo lesionado com uma fascite plantar no pé esquerdo e alguma fadiga articular no gémeos da perna direita. No entanto, a vontade de correr era muita e hoje fiz um treino de corrida:
A distância foi cerca de pouco mais de metade de uma meia maratona. A nivel muscular e cardiovascular senti-me sempre bem durante todo o percurso. A nivel articular nem por isso, mas já estava à espera, treinar com lesões não é confortável. Fiz o treino nestas condições porque precisava de me por à prova, sabendo que por vezes a imobilidade é pior. O meu objectivo foi correr a um ritmo inferior ao que costumo treinar mas fazer uma distância razoável. Terminei com algumas dores articulares no pé mas nada de grave nem muito significativo.

Meia Maratona Rock and Roll 2013 Lisboa
Olá a todos, regressei para partilhar a minha segunda experiência numa meia-maratona. Desde já adianto que não vale a pena fazer prova nenhuma quando estão lesionados. Eu aprendi esta lição da pior forma que foi fazer esta prova com uma fascite plantar no pé esquerdo.
Comparando com a minha primeira prova deste ano, no tempo total piorei em quase 5 minutos, o que não me admira por causa da lesão. Nos tempos parciais melhorei alguns segundos até ao KM 15, porque foi nesta altura que as dores aumentaram bastante.
Como se pode ver pela imagem em cima, consegui aumentar o meu ritmo entre o KM 12 e o KM 15 mas depois baixei bastante a velocidade. Esta prova teve duas partes bem distintas, por um lado comecei forte tanto que a minha aplicação android registou um ritmo abaixo dos 4:00 min/km ao KM8. Se calhar por causa deste inicio forte a minha lesão no pé tenha dado sinais no KM 15.
Se tivesse começado mais lento e fosse aumentando gradualmente a velocidade, poderia ter feito um melhor tempo total. Quando comecei a prova tinha uma pequena dor no pé esquerdo mas nada de especial. Estava bem hidratado, as pernas a nivel muscular estavam bem, sentia-me bem. Tinha tomado o pequeno almoço bem cedo (antes das 7h da manhã) e tinha-me alimentado novamente 1 hora antes da prova, de forma que estava com o gás todo.
Comecei a todo o gás mas acreditem que tive que me conter para não aumentar a velocidade, eu só pensava assim: "calma vais a um ritmo a rondar os 4:30 min/km, não precisas de ir tão rápido na primeira metade da prova, guarda para depois essa energia".
Assim fiz, assim que fiz o retorno dei gás, aumentei o ritmo mas infelizmente as dores no pé também aumentaram substancialmente que acabaram-me por condionar o resto da prova. Os últimos seis quilómetros foram a sofrer. Não parei nunca de correr mas mal conseguia pousar o pé esquerdo no chão devido às dores. Só contava os Km's para terminar a prova o mais rápido possivel.
No geral achei a minha prestação positiva mas fiquei aquém daquilo que podia ter feito devido à lesão. Ao contrário da minha primeira meia-maratona, desta vez estava treinado para completar a prova abaixo dos 100 minutos. Fica para a próxima, neste momento tenho que recuperar da lesão e não posso fazer treinos de corrida tão cedo.
Este ano tinha planeado fazer a meia maratona dos descobrimentos a 8 de Dezembro mas a não ser que haja um milagre o mais certo é não fazer.
No próximo ano não devo fazer nenhuma prova no 1º trimestre do ano. Já no 2º trimestre estou a pensar fazer uma prova de 10Km (será a segunda de 10Km ) e talvez uma prova em montanha. Se fizer uma de 10 KM vou treinar para fazer abaixo dos 43 minutos. Se estiver sem lesões vou treinar para fazer uma meia maratona no 2º semestre do ano.
Por mais que diga que estou a relaxar em não treinar tanto, custa-me não poder fazer treinos de corrida. Tenho feito musculação e vou começar a fazer algumas piscinas.

Coming Back
Olá a todos, tenho andado ausente do blog mas muito activo fisicamente. Em breve irei partilhar algumas novidades, estou a treinar para o meu próximo desafio: a meia maratona da Vasco da Gama. Estou a treinar para fazer um tempo abaixo dos 100 minutos, vamos ver se estarei à altura.

Half Marathon Result
Dei conta que já não actualizava o blog a algum tempo, então cá vai.
Fiz a meia maratona no passado dia 24 de Março (Domingo), foi a minha estreia e que estreia! O tempo estava a convidar chuva mas não passou de umas gotas aqui e ali e até fez algum calor, esteve também algum vento.
Tomei um bom pequeno almoço pelas 7h da matina e antes das 9 da manhã já estava a chegar ao tabuleiro da ponte com o meu telemovel, chave do carro e os "gels" energéticos para me alimentar de hidratos de carbono e vitaminas.
Ás 9h30 estava a caminho do "magote" de pessoal da meia e comecei a ingerir hidratos de carbono numa espécie de geleia/marmelada. Era um alimento para consumir 1h antes da prova.
Antes da partida tomei um gel liquido.
Na ponte fiz uma passada exigente mas não muito rápida, sem fazer aquecimento ainda não estava com o motor aquecido e a sensação de que o meu joelho direito podia me "trair" também fez com que eu não arriscasse muito logo nos primeiros quilómetros.
Assim que desci para Alcântra e antes de virar em direção ao Cais do Sodré, apanhei uma das águas bebi muito pouco, jorrei água em cima da fronha e bebi outro gel concentrado, este até foi o 3º que bebi pois quando descia da ponte cheguei a beber um gel.
Foi aqui que dei o 1º arranque, depois de virar no sentido do Cais do Sodré e na Av. 24 de Julho aumentei a minha passada, isto foi ao KM6 (quilometro 6). Não levei este arranque até ao Cais do Sodré mas foi o período em que aguentei mais tempo no Turbo, estava ainda semi-fresco, tinha acabado de beber mais um gel, sentia-me bem.
Passando o Cais do Sodré fui obrigado a abrandar a velocidade porque o caminho era estreito e havia muita gente a correr (até parecia que tínhamos todos combinado ir correr naquele dia! ;)
Este abrandamento durou até ao ponto de viragem, quando damos a curva para voltar no sentido inverso em direção a Alcântara, aproveitei a dinâmica da curva e voltei a acelerar.
De volta à 24 de Julho notei a minha primeira quebra, talvez ao KM12, tive uma pequena dor de barriga por ter ingerido dois gels concentrados sem água, esse erro tirou-me velocidade durante essa altura, algo que tenho que corrigir na próxima vez.
Quando passei por baixo da ponte já estava melhor e de vez em quando ia fazendo algumas acelerações e estava a chegar à fase mais dura da prova, passar por Belém e ter de ir a Algés.
Quando passei em frente à meta (estava do outro lado), até me sentia relativamente bem, contudo a dureza da prova começou a vir ao de cima por volta do km17, km18.
Senti alguma falta de energia, nesta altura, comecei a quebrar e alguns factores contribuíram para isto, por um lado nunca mais chegava o ponto de viragem em Algés, depois quando vi o km18 (estava nesta altura com cerca de 1h30 de tempo) , lembrei-me que nunca tinha corrido mais do que 18km nos treinos e só o fiz uma vez. Por outro lado já via algumas (mas poucas) pessoas a andar, depois estava vento e alguns atletas estavam-me a ultrapassar. O meu joelho direito também começou a acusar o esforço ao me lembrar com uma pequena dor.
Será que estava à altura do desafio? A incerteza, as duvidas surgiram nesta altura por alguns instantes no meu pensamento, precisava de um estimulo, de uma motivação extra. Precisava não só de aguentar até ao fim, mais do que isso, precisava de me sentir com energia para aumentar a minha velocidade.
Apesar de ter alguns gels não queria tomar já, queria primeiro agarrar uma água para não voltar a doer a barriga como tinha acontecido uns kms antes. Entretanto a esperança começou a renascer quando vi ponto de viragem, ou seja ia mudar o sentido de Algés para Belém.
Finalmente, agora era dar mais um pouco de gás para chegar à meta. Ao contrário do que aconteceu no terreiro do paço, não fiz nenhuma aceleração aqui e nesta altura não tive genica para isso, mantive a velocidade.
Surgiram as águas, era o estimulo que precisava, ingeri alguma água, ingeri um gel concentrado e mais à frente vi a motivação que procurava e que foi fundamental: o Kilometro 20!
Foi ao km20 que houve nova inflexão no meu desempenho, olhei para o relógio e marcava 1h41m, estava com um bom tempo e só faltava mais 1km, não tive outra escolha se não fazer o que eu há muito queria fazer: acelerar. Senti a energia vir ao de cima e todo o trabalho feito nos treinos e aquela capacidade mental em aguentar a dor e manter uma agressividade saudável para dar tudo por tudo veio ao de cima.
O ultimo quilómetro completei em menos de 5 minutos, queria muito fazer o melhor possível e assim passei a meta aos 105 quase 106 minutos de prova (1h 45m e 56s). Correu melhor do que eu pensava e estou muito motivado para melhorar e fazer outra prova.

Happy New Year!
Happy new 2013 year to everyone!
I must say that 2012 was a really changing year to my physical fitness. I had some major changes in my body in terms of bodyfat and VO2 capacity.
The boxing classes were a must to all these changes followed by some pumping iron classes that I do in my all entire life since 14 years old! Yes, I have been training with dumbbells since that age, not so much to be mister Olympia but to increase my muscle mass and performance in other sports.
Nowadays, I am very focused on the boxing classes, my technique as increased a lot since I started in February 2012. I also am doing some bodybuilding exercises (I told you already).
I have a new challenge for the 1st trimester: besides boxing and bodybuilding I added more training, I am focusing in being fit for the half marathon on 24th of March. I am doing specific training for the challenge. I started yesterday on the gym, 60 minutes of jogging with about 8,8 Km done. I still have a lot work to do to increase my perfomance. I would like to make the half marathon in 90 minutes and I know the odds are against me but who knows? I will be training for that goal.
I leave you guys with my specific training plan that I downloaded from the half marathon website. I missed the Tuesday workout (1st of January).

I am doing specific training for the challenge. I started yesterday on the gym, 60 minutes of jogging with about 8,8 Km done. I still have a lot work to do to increase my perfomance. I would like to make the half marathon in 90 minutes and I know the odds are against me but who knows? I will be training for that goal.
I leave you guys with my specific training plan that I downloaded from the half marathon website. I missed the Tuesday workout (1st of January).

August Update
Overall, I have been pretty active, I measured my body fat last week, I have 18,4% body fat. It's a good value and I can decrease even more.
I have been regular at my boxing classes, they are twice a week. They are very intense in terms of VO2 effort, and they are also ver good in terms of learning the right techniques. I started in February and I have been improving at a very fast rate. Will keep up the good work at boxing.
In the bodybuilding area, I made a 10 days pause and made a comeback yesterday. I made a really good full body workout that the main goal is Strength and Power. The workout it's made of basic and compound movements that are very beneficial to the body (and mind). Here is the overall exercises workout, they are made of superseries between the two exercises listed below, 3 superseries in each item in the rep range of 8-12 (upperbody) and 10-16 (Legs).
1. Front Squat + Military Press
2. Deadlift + Shrugs
3. Bench Press + Upright Row
4. Pullups + Close Grip Bench Press
5. Dips + Reverse Bicep Curl.
Ended the workout with abdominal exercises.

2012 1st Semester Overall Fitness
One semester of 2012 has passed and I am very excited for the next one because I have made a significant progress on the last semester in increasing my overall shape and body condition. I discovered that two things work well: boxing and bodybuilding.
Boxing is one of the best aerobics activities to decrease body fat and is a great workout to increase your overall cardio condition. Since child I have always enjoyed combat sports and martial arts but I never tried boxing (besides being so popular). I found out that, (at my current age of 33), that I love boxing. In conversation with other people in the field, boxing is a fundamental activity to other complex combats sports nowadays like MMA (Mixed Martial Arts) or a more traditional one like Kick-boxing.
The last but not the least important variable is nutrition, I improved the quality of my meals when I am not at home. At the present I work in one office in Lisbon (about 30km from my home), so I must lunch 5 days of week outside, I must be careful to not eat garbage food. In the future when I start my own business, I will have a much better control over my nutrition. By the way, I always (if not in a meeting), have one meal in the middle of the morning and another one 2/3 hours after lunch.
I must say another crucial thing that is the most vulnerable variable and the one that I have less control: sleeping. Amazing! Sleeping is fundamental, you must find out your needs in terms of sleeping hours. My personal needs are 8 hours but most of the time I sleep 6 to 7 hours each night, I am going to try to improve this variable on the next semester.

The Boxing Trial
Hi, I have been working out more than ever. Went for a bodybuilding workout yesterday. I did the following basic routine:
I had one major improvement on the Paralell Bar Dips: I started using additional weight besides my body weight I decided to do so, because I am making more than 15 repetitions on my first set with my body weight (witch is also an improvement!).
I am weak on Pullup and Bicep Curl, but I am more concerned about the Pullup exercise, because it is such a basic and awesome exercise for the upper body. I will start to make them a priority on the back exercises.
On the Squat I decided to not go to the 100Kg mark, instead I made a final giant set. That is, a 3 sets in one, where I made 12 repetitions with 80Kg and moved on to 12 Repetitions with 60 Kg and only stopped at 18 repetitions with 40Kg. My only rest time on this giant set was when I change the plates from the squat barbell to reduce the weight.
My main reason for the giant set was twofold: give some shocking workout to the legs and to excel on my squat technique. Technique is everything and it is the most important thing in bodybuilding, only after technique comes the weight.
I tried boxing last week, and I ended exhausted! It is a tremendous cardiovascular workout, I will go again this week.

Fitness Update
Hi, I am almost 100% recovered from my calf injury but I have a tendinitis on the right foot (the same leg). Anyway, I much better, yesterday went for a 20 minute jogging with some kick boxing activity on the forest at night.
Today I will go to the forest and make some jogging with some kick boxing activity. I am not yet prepared for the 10 km jogging this week due to my light tendinitis. Tomorrow morning I will go to the gym to make some bodybuilding.
On Thursday I broke my lifetime squat record: I just made 12 repetitions with 100Kg! I am very proud. If you ask me one month ago if this was possible, I would say of course it is but not this month! Anyway, when you love a bodybuilding exercise you may become the greatest on performing the exercise.
I have some weak areas to work on, that are the bench press and the pullups exercises. I am also doing about 14 repetitions on the parallel bar dips, witch is becoming light for me, so I will start to add weight, besides my body weight.
According to my plan, I am still on the adaptation phase and making moderate repetitions. The next phase will be more heavy with less repetitions.

Small Calf Injury
Hi, first the not so good news: I have suffered a small injury (nothing serious) on the right leg calf muscle. This is sort of bad warm up before the jogging, it was very cold outside and my right calf muscle started to give me some pain lately during the jogging.
The good news, I am working out regularly, I just made about 8Km jogging in 45 minutes during the last Saturday. Half of that was in pain with my calf muscle but I did not stooped the jogging.
The excellent news, I made 14 repetitions in the Squat exercise with 90 Kg! I think I am going to give a break this week and I will go to bodypump on Thursday.

Workouts Going Better Than Ever
I have been working out twice a week, been doing bodybuilding (as I mentioned before) and doing some cardio conditioning training.
Today when I was running to the gym my calf muscle blow out, I felt an intense pain, stop the run and continue to walk to the gym. I think it was not warm enough to run, it was in the morning and it was cold outside and I was in shorts. It's night right now and I still feel the pain.
Anyway, besides that, I broke a Squat record today. I did 4 sets of full squat and on the last one I did 14 repetitions with 85Kg. Very proud to accomplish that milestone without any human or material support, just my blood, mind and guts. I ended up doing Dips, Seated Row, Press for shoulders and Triceps Bar.
Will keep my planned workouts, I hope you guys are working out just like me!
Now I have to care about my calf muscle, but I will pump my body on Wednesday or Thursday.

New Body Building Stage Has Begun
I won't wait until the new year syndrome where everyone is saying that will accomplish a million things or just one or two impossible things.
I begun my new body building stage on Wednesday with a target to increase strength and some mass. The main goal it will be strength on major compound exercises. This cycle will take 15-26 weeks in total and will be divided in 3 mini cycles, each mini cycle will take at least 3 weeks to 8 weeks to end.
The 1st mini cycle is the adaptation form to the exercises routine, the 2nd mini cycle is an intermediary short cycle to maintain good form the 3rd mini cycle is the one that will take longer and is the growth cycle, where some boundaries will be broken. I mean, this is when I will perform with unknown weight on my exercises with lower repetitions.
My workouts are super abbreviated routines with only 3 to 4 exercises, (a 5 exercise will be an exeption once in a while). The main core exercises are: Squat (surprised?? Guess not because I love to Squat!); Parallel Bar Dips; Dead lift; Back Row Exercises (pull ups and pull downs); Bench Press (with barbell or dumbbells) and overhead presses. Occasionally I will perform some biceps curls, triceps exercises and calf raises.

Week Workouts
On Thursday I made a 25 minutes jogging in the morning, followed by rope jumping.
Today I went to the gym and trained Legs, Shoulders, Back and Biceps. The rep range is on 8-12 reps for upper body and 12-20 for legs.

Quick Update
What I have been doing?? Ocotober was a very bad month, only did about 4 training sessions, 1 cardio and bodybuilding. This month is slightly better, I have been doing bodypump and on my cardio, I switched to some kickboxing classes. I am going for bodybuilding this weekend and next Tuesday back to Kick.

July & August
Hi! July and August were the most regular months in terms of fitness. I am making 2 to 3 workouts per week and spicing things. I am making bodycombat and bodypump (well tried this one for the 1st time). So for now I will focus on increasing my muscular resistance and cardio condition.
I am making some bodybuilding but focusing on more repetitions and less weight for the summer.
BodyCombat is very energetic and fun, one of the best cardio exercises that you could make, I am doing once per week on Tuesdays for 60 minutes.
Last week I did not made BodyCombat so I moved on to BodyPump on Thursday and it is massive, massive pain!! Really, I loaded 10 to 15Kg on the bar to train teh whole body and it was very hard. It is a high repetition bodybuilding train in 60 minutes for the whole body. I ended up with massive pain on the weekend and I did not made BC on Tuesday so I will go to BP tomorrow for the second time!
My goal for the rest of the summer is to make both BC and BP in the same week and pumping iron on the weekend, let's see.
